When you are doing your reps do them slow and steady. If you do your reps quickly the momentum of the movement will be carrying the weight for you and you won’t get as good of a workout. Pay attention to your breathing and try to not forget to breath.
It’s best to figure out how much weight you can do 10 reps of, and then do 3 reps of that set. Do one exercise per muscle group, and don’t workout the same muscle group 2 days in a row. (Some trainers say it’s okay to do abs 2 days in a row but other than this I advice against it for the other muscle groups.) Never do the bench without a spotter.
As far as not hurting yourself most of time your body will let you know if you’re doing something wrong. There is a difference between pain and soreness, listen to your body and if something feels like you’re doing it wrong then stop doing it and ask someone for advice on how to do it better. Perhaps a gym teacher?
Most of all: get someone, in person, to show you how to do each exercise for the best workout.
